What to eat when you start training, without going on a diet

The fastest way to undo a new training habit is to start a diet at the same time. Two big changes, one week, and the first bad day takes both of them down.
So do not diet. Change the plate you already eat, in four small ways, in this order.
1. Protein at every meal
This is the one that matters most and the one most people miss. Training breaks muscle down; protein is what builds it back. Aim for a palm-sized portion at every meal: eggs, dal, paneer, chicken, fish, yoghurt, tofu, beans. Breakfast is where it usually goes missing, so start there.
You do not need powders. You need to notice whether the meal has a protein on it, and add one if it does not.
2. Half the plate, colour
Vegetables and fruit, half the plate, most meals. Not because of a rule, but because they fill you up for very few calories and carry the vitamins and fibre that make everything else work. Cooked or raw, fresh or frozen, whatever your kitchen already does.
3. Carbohydrates around training
Rice, roti, potatoes, oats, bread: these are not the enemy. They are fuel. Put a fist-sized portion in the meal before and the meal after you train, and go a little lighter on the days you do not. That single adjustment does most of what a “diet” would do, without the misery.
4. Water first, then everything else
Most afternoon tiredness is thirst. A glass of water before each meal and one on the desk all day. It is boring, and it is the cheapest performance improvement you will ever make.
What we deliberately leave out
No calorie counting. No food that is banned. No app that needs you to photograph dinner. Those things work for some people for a few weeks, and they wreck consistency for almost everyone.
What works is a plate you can describe in a sentence: a protein, half colour, a fist of carbs near training, and a glass of water. That plate travels: it works in a canteen, on a flight, at your parents’ house.
